Phase 1 (one legged hop method has changed):
Versa Loop warm-up x 1 round – Demo
ABCD running mechanics warm-up x 5min – Demo
Finish w/3min of barefoot running on a controlled surface (athletic turf or park grass field) at C pace
Phase 2:
Fartlek Run x 4min – 1:20min at zone 2, 40sec at zone 5, 1:20min at zone 2, 40sec at zone 5
Lunge x 20 (10 each leg)
Split squat jump x 10 (5 each leg) – Exercise Demo
This completes 1 round.
Continue repeating for a total of 6 rounds.
*Tie everything together without rest if possible
Phase 3:
15% incline x 3min at zone 3 effort
Pull-up x 1 to hand position change x 30 to pull-up x 1
This completes 1 round.
Continue repeating for a total of 16min

Run x 1000m at zone 3 effort
Weighted lunges x 30
Weighted burpees x 20
Run x 800m at zone 4 above lactate threshold effort
Weighted lunges x 26
